Well, I've been stripping things down and I've come up with this:

4x30 pushups
4x80 crunches
4x30 body rows
4x10 side planks (for mid delts)
4x5 mid grip pull ups
10 minutes in deep horse stance with buckets of water

The horse stance training covers legs, traps and delts. I'm trying to shy away from the handstand pushups because they made me real dizzy lol. [/list]

what are those side planks and the horse one? Also where is your back excersizes (sorry if they are there and i missed em, im tired lol)

Upper back are the body rows. Lower back is covered with horse stance. The horse stance is a karate stance where your legs are bowed, spread out a tad more than shoulder width, you're sunk down a bit and your feet are pointing forward; like you're riding a horse. I hold buckets of water at my sides and it helps put more weight on my delts, traps, and lower back.
